Most of life doesn’t happen at a race. It happens at work, at home, in traffic, at the gym after office hours, and around the dinner table. This guide is for working adults, active parents and anyone who wants to feel good through a normal day and still have something left for family, friends and life after work.

It starts where Hammer Nutrition has always started, for athletes and non-athletes alike: eat real food. Supplements come later, and they complement a good diet. They never replace food, water, rest or sleep.

1. Eat Real Food

For nearly 40 years, Hammer Nutrition has advocated eating the healthiest diet possible, both for athletic performance and, even more importantly, for overall health. The message is simple: put whole, nutrient-dense food at the centre of your diet. Real food nourishes your body, fuels your energy, encourages you to move and helps you build strength.

In practice, that means:

  • Protein foods at every meal, from both animal and plant sources: fish, eggs, chicken, lean meat, tofu, beans and lentils.
  • Vegetables and fruit throughout the day, in their original form rather than as juice.
  • Healthy fats such as olive oil, fish, nuts, seeds and avocado.
  • Whole grains in place of some of the refined ones.
  • Less highly processed food, especially packaged snacks that are salty or sweet.
  • Less refined carbohydrate and less added sugar.
  • Fewer sugary drinks. Water first.

The more whole foods and the fewer processed foods you eat, the better you are likely to feel.

If you like numbers. Endurance News 143 discusses the Dietary Guidelines for Americans 2025 to 2030, which suggest a daily protein goal of 1.2 to 1.6 g per kg of body weight, about 3 servings of vegetables and 2 of fruit a day, 2 to 4 servings of whole grains, saturated fat under 10% of daily calories, and no more than 10 g of added sugar in a single meal. Treat these as a helpful reference rather than a strict rulebook. The principle matters more than the exact count.

2. Hydrate

Water is the everyday foundation. Keep a bottle at your desk, drink with meals, and drink more on hot days. You don’t need electrolytes just because you are active. 3. Cover Your Daily Nutritional Gaps

Even a good diet can leave gaps. That is where daily supplements fit: as a complement to real food, not a replacement for it.

4. Real Life, Real Days

Starting the day before work
A real breakfast with some protein and fruit, and a glass of water. If you use the Daily Essentials Kit or Premium Insurance Caps, take them with this meal.

A normal workday
A planned lunch, water at your desk, and a few minutes of movement every hour or two. That’s it. On a normal day, you don’t need an extra supplement.

A long, mentally demanding day
Don’t skip meals and then reach for sweets in the afternoon. Eat regular real-food meals, keep drinking water, take short breaks to stand and walk, and protect your bedtime.

After a poor night’s sleep
Eat properly, drink water, get some daylight and move a little. Your usual coffee is fine if it’s already part of your day. Then catch up on sleep as soon as you can. No supplement replaces lost sleep.

Going to the gym after work

Tired after work, but you want time with family and friends
Have a proper snack or an early dinner, drink some water, and get outside for a short walk. Most of all, protect your sleep so tomorrow evening starts better.

Away from home and hungry
Start with real food when it’s available. When the realistic choice is highly processed convenience food or fast food, a Hammer Bar® is a convenient whole food option. When a proper meal genuinely isn’t possible

Evening
A balanced dinner with protein, vegetables and some whole grains. If you trained that day, getting enough protein from food matters most.

5. Recover

6. Sleep Well

Sleep is where your body does much of its repair, and good habits come first:

  • Go to bed and wake up at similar times, even on weekends.
  • Keep your room dark, cool and quiet.
  • Put screens away before bed.
  • Avoid caffeine late in the day and heavy meals right before bed.

REM Caps can support better sleep alongside those habits, helping you fall asleep faster and sleep more deeply. Take 2 capsules one hour before bed. For resetting your sleep pattern, Hammer suggests taking them nightly for 30 days; when travelling, take 2 capsules an hour before you want to sleep. REM Caps support good sleep habits.
